        2. Make your back flat by imagining you are creating a tabletop.
        3. Pull your right leg forward.
        4. Place your right foot flat on the floor. Position your right knee over your right ankle.
        5. Press your left foot into the ground to form a firm root.
        6. Keep your spine straight and lift your chest, putting your hands on the ground beside you for support.
        7. Hold for 10 seconds.
        8. Step your right foot back and get back into your tabletop starting position.
        9. Pull your left leg forward.
        10. Place your left foot flat on the floor. Position your left knee over your left ankle.
        11. Press your right foot into the ground to stabilize yourself.
        12. Keep your spine straight and lift your upper body. Use your hands on the ground to support yourself.
        13. Hold for 10 seconds.

              6. Slowly return your right knee to the center and then release it.
              7. Draw your left knee into your chest.

              10. Slowly return our left knee to the center and then release it.

              4. Clam Exercise

                1. Lie on the floor on your right side.
                2. Tuck your arm under your head or place a pillow under your head.

                5. Hold your left knee as high as you can for 5 seconds while breathing deeply.
                6. Slowly lower your knee.
                7. Repeat five times.
                8. Change sides so you're lying on your left side with your knees bent.

                10. Hold your right knee as high as you can for 5 seconds while taking deep breaths.
                11. Slowly lower your knee.

                  6. Hip Extensions

                    1. Stand with your feet shoulder-width apart.
                    2. Rest your hands on the back of a chair or the wall.

                    4. Continue to lift only to the point where you feel the stretch. Hold for 5 seconds.

                      6. Jut your left hip outward and rotate fully in the other direction.

                        1. Sit on the edge of an armless chair. 
                        2. Bend your knees at a 90° angle with both feet flat on the floor.

                        5. Let your left arm hang by your side.
                        6. Move your left foot back so you can cradle the top of it in your left hand.
                        7. Hold for five seconds, breathing deeply.
                        8. Slowly return your left foot to the floor while sliding your body to the center of the chair.
                        9. Shift yourself to the right, so your right leg is off to the side.
                        10. Lean back against the chair and allow your right arm to hang loosely.
                        11. Move your right foot back and hold it with your right hand.
                        12. Hold for five seconds, breathing deeply.
                        13. Return to your starting position.

                        With this beginners' exercise, you can enhance hip flexibility and build hip and leg strength at the same time. Here's how to do it:

                          1. Sit in a chair with a tall back.
                          2. Put your feet flat on the floor and rest your hands lightly on your knees or legs.
                          3. Lift your left knee as high as you can, keeping it bent. Breathe in while you move.
                          4. Lower your left leg to the floor and raise your right knee as high as possible. Remember to breathe.
                          5. Lower your right foot to the floor.
                          6. Repeat ten times, trying to move in a steady marching motion.

                          Adding ankle weights is an easy way to make this exercise more challenging as you develop more strength.
